How often have you suddenly realised, halfway through the day - when deep into emails or the endless social scroll - that your shoulders are scrunched up towards your ears or your neck feels tight and tense? Us too. More often than we’d like to admit. We’re not alone, Tech Neck is a well-established ‘thing’ now as more and more of us spend hours each day hunched over phones, laptops or tablets.

And it’s not just uncomfortable, it can affect your posture, energy and even your mood. With a few quick shifts, you can stop that nagging discomfort becoming a constant companion.

What is Tech Neck?

It’s the not-so-fancy term for the neck and shoulder strain that comes from spending too much time looking at our devices. Every time your head tilts forward, the weight your neck has to support increases significantly. The down and forward position of the neck exacerbates the forward flexion which piles pressure down the back of your neck. It’s this constant pressure that isn’t just uncomfortable, it can cause headaches, stiffness and even long-term postural issues if left unchecked.

Ergonomic Setup Essentials

One of the best ways to fight tech neck is to make sure your workspace is set up to work with your body, not against it. The right set up will make sure your neck gets a break before it even starts complaining.

Raise your screens: Your monitor or laptop should be at eye level, so you’re not constantly looking down.

Chair height matters: Keep your knees at hip level or slightly lower and make sure your feet are flat on the floor or on a footrest.

Sit-stand desks: We’re bit fans of these at Fire and Earth. Even better if you’ve got the option to go up and down, alternating positions throughout the day helps reduce the strain of sitting still for hours.

Even small adjustments can make a big difference to how your neck and shoulders feel by the end of the day.

Daily Habits for Relief

A good set up helps but our daily habits play a massive role in preventing tech neck too.

Take regular breaks: Regular breaks are probably the biggest thing you can do. We’re just not meant to be sat for 8 hours at a time! Aim for a quick stretch or a walk around the room every 30-45 minutes.

Tech-free days (or half-days!): Have literally one day or half a day where you just don’t touch it. Giving your neck and mind a break from screens can do wonders.

Micro-movements: Simple things like shoulder rolls or gently turning your head side to side while waiting for the kettle to boil can keep stiffness at bay.

Strength and stretch suggestions

Movement is medicine when it comes to posture. Building strength in your back and shoulders helps counteract the forward pull of screens, whilst stretching keeps your muscles loose.

Strengthening moves:
Posterior chain work like upright rows or band pull-aparts.

Scapular squeezes – pinch your shoulder blades together and hold for a few seconds.

Stretches:
Neck stretches: Target muscles like the levator scapulae by gently tilting your head to the side and holding.

Chest openers: Stretching out the pecs helps balance the forward hunch many of us slip into at our desks.

None of this needs fancy equipment, just a few minutes each day can help undo hours of tension.

Phone use and better habits

Phones are our kryptonite when it comes to tech neck. We’re all guilty of scrolling with the screen down in our laps, shoulders hunched, neck craned.

Nobody sits with their phone up against their face but holding it at eye level is exactly what helps. You can make a few practical swaps:

Use voice transcription or hands-free options when you can.

Bring the phone to your eyes instead of bending your neck down.

If you’re texting or scrolling, try propping your elbows on a cushion or desk to keep your screen higher.

It feels odd at first to shift the way we use something that’s like second nature but your neck will be oh so grateful.
